The grain with the lowest glycemic effect — even as bread. Nordic cohorts link whole-grain rye to better satiety and blood-sugar control. For Gundry it still stays on the no-list because of gluten.

Rye contains gluten and therefore falls under Gundry's blanket grain ban. He doesn't distinguish among the gluten grains — wheat, rye and barley sit together on the no-list. The low glycemic effect of rye bread prized in Northern Europe isn't, in his model, a sufficient reason to accept the gluten.

Rye shines for Li on the microbiome: it has the highest fiber content of the bread grains and supplies arabinoxylans and resistant starch that foster a diverse, butyrate-producing gut flora. Lignans in the whole kernel contribute to DNA protection. The effect hinges on whole grain — light rye loses most of it.

Rye is the interesting outlier among the gluten grains: its high viscous-fiber content keeps the glycemic index low even as bread (~40 vs. ~75 for white bread) and measurably blunts the insulin response. Nordic intervention studies show better satiety and blood-sugar curves. The whole-grain mortality evidence (Aune 2016) applies here too. Note: light rye from refined flour loses exactly the fiber that creates the benefit — the effect belongs to the whole kernel.
How to use
Real whole-grain rye bread or pumpernickel rather than light mixed loaves — the darker and coarser, the lower the glycemic effect. Sourdough rye is traditional and improves tolerance and mineral absorption. Not suitable with celiac disease or gluten sensitivity.
